The Morning Stretch Routine

Six movements you can do before getting out of bed to help ease the hip and back tension that builds while you sleep.

You do not need a yoga mat. You do not need to be flexible. You just need two minutes and the willingness to move before your feet hit the floor.

If you sleep on your side and wake up with a stiff hip or a tight lower back — the muscles and joints responsible have been under sustained pressure for hours. Moving them before you stand up gives them the chance to decompress before they have to bear your full body weight.

These six stretches are simple. Do them in bed, in order, while you are still horizontal. That is the point — movement before load.


Three to do in the morning.

Do these before you get up. Slowly. No rushing.

Knee to chest stretch

Knee to Chest

⏱ 30 sec each side × 2

Lie on your back. Draw one knee slowly toward your chest with both hands behind the thigh. Keep the other leg flat. Hold. Switch sides.

💚 Releases the piriformis and lower lumbar muscles compressed overnight.

Figure Four Hip Opener

⏱ 45 sec each side

Lie on your back, feet flat. Cross one ankle over the opposite knee. Gently press the crossed knee away. Breathe slowly. Switch sides.

💚 The most effective single stretch for outer hip and sciatic tension.

Knees to Chest Rock

⏱ 10 rocks + 20 sec hold

Draw both knees to your chest, arms around your shins. Rock gently side to side ten times. Hold still for twenty seconds.

💚 Mobilises the sacroiliac joint and decompresses the lumbar discs.
💡 Worth knowing
The goal of morning stretches is not flexibility — it is decompression before load. You are giving compressed muscles and joints the chance to move through their range before gravity and body weight are added.

Three to do in the evening.

Do these thirty minutes before bed. They reduce the tension your body carries into sleep.

Pigeon Pose (Modified)

⏱ 45–60 sec each side

Sit on the edge of your bed. One ankle on the opposite knee. Lean forward gently from the hips — back straight. Feel the stretch deep in the outer hip. Switch sides.

💙 Deepest hip opener without a mat. Releases the piriformis before sleep.

Lying Spinal Twist

⏱ 30 sec each side

Lie on your back. Draw one knee to your chest, guide it across your body with the opposite hand. Extend your same-side arm flat. Turn your head away. Hold. Switch.

💙 Resets the spine and releases lumbar rotation tension before sleep.
Hip flexor doorway stretch

Hip Flexor Doorway Stretch

⏱ 30 sec each side

Stand in a doorway. Long step forward, back knee low. Tuck your pelvis slightly and hold the stretch in the front of your back hip. Switch sides.

💙 Releases the psoas and hip flexors that pull the lumbar spine into compression during sleep.

The one thing that makes these work.

Consistency. Not intensity. Not duration. Not doing all six perfectly every single morning.

The morning three take about four minutes. The evening three take about five. Nine minutes total across a day is what it takes to meaningfully reduce the overnight tension that has been waking you up stiff for years.
